Nobody wants to hear it, but alcohol is one of the biggest levers most people never adjust — it touches hormones, sleep, recovery, and body composition all at once. This guide covers what the research actually shows and how to drink with the least possible cost to training. Why It Matters
Alcohol isn't just "empty calories" — it actively interferes with several of the systems a training program depends on.
⚗️ Hormones
Acute drinking suppresses testosterone for 12–24 hours afterward, and the liver prioritises clearing alcohol over regulating hormone metabolism — chronic heavy use is linked to lower baseline testosterone and higher oestrogen (the liver converts more androgens to oestrogen when it's busy processing alcohol).
😴 Sleep

💪 Recovery & Muscle Protein Synthesis
Research on post-exercise alcohol (Parr et al., 2014) found it blunted muscle protein synthesis by roughly 24% even with adequate protein intake afterward — worse again if protein intake is also low. It also delays glycogen resynthesis and adds acetaldehyde, a toxic by-product the body has to clear before it can prioritise anything else.

Nothing the night before a key session

Tier A — Strong case
Set a number before you start
✔Decide the unit count in advance, while sober — alcohol itself impairs the judgement you'd otherwise use to stop at a sensible point.
Lower-ABV or diluted options
✔Spritzers, halves instead of pints, or lower-ABV beer let you keep the social ritual while cutting total alcohol load — units matter far more than drink type.
Keep 2+ alcohol-free days a week

Myths, Debunked
A few claims worth correcting before they shape how you drink.
Myth: "A glass of red wine a night is good for your heart."
Reality: The old "J-curve" studies behind this were heavily confounded — later analysis found much of the apparent benefit came from comparing drinkers to a control group that included sick former drinkers. Current consensus is there's no alcohol level that's actively protective.
Myth: "Spirits are 'cleaner' than beer because they have fewer carbs."
Reality: The hormonal, sleep, and recovery costs scale with total alcohol (units), not drink type — a few carbs saved doesn't offset a higher-proof pour.
